IZGRADITE SNAGU

Izvođenje benč presa zavisi od rada dve mišićne grupe: grudnih mišića i tricepsa. Da bismo izgradili snagu koja je potrebna za uspešno izvođeje benč presa, preporučuju se dobri stari sklekovi.

Postavite se u položaj skleka tako da vam telo formira pravu liniju. Spuštajte gornji deo tela dok vam grudi ne budu na tri centimetra od poda. Sklekovi su odlični za početnike u teretani, jer su efektni iz mnogo razloga. Radite pet serija po deset ponavljanja svakog jutra.

Dok ležite na benč klupi uhvatite šipku u širini ramena. Noge čvrsto držite na podu kako biste kontrahovali kvadriceps i gluteus, ali i da biste oslobodili ramena dodatnog pritiska. VEĆE TEŽINE

Kada steknete dobre osnove, vreme je da dodate veće težine. Na početku rada benč presa stavljajte težine sa kojima ćete moći dizati 10 do 12 ponavljanja po seriji. Na svake dve nedelje dodajte 5 kilograma više i smanjite bar dva ponavljanja po seriji. Vežbe koje ste radili sa 8 do 10 ponavljanja radite sa 6 i 8 ponavljanja u vremenu od dve nedelje. Kada završite taj ciklus ponovo se vratite prvobitnom tempu od 8 do 10 ponavljanja samo što ćete tada podizati 15 kilograma više od početnog treninga.

VARIJACIJE

Nakon svih uvodnih faza vreme je za miksovanje benč presa. Postoje tri osnovne varijacije ove vežbe koje pogađaju tri mišićne grupe grudi. U početnim fazama sve tri vežbe koristite male težine kako biste što bolje savladali tehniku.

Kosi benč

Postavite telo na kosu klupu, a šipku postavite na gornji deo grudi i podižite šipku dok ne ispravite ruke. Ova vežba je izuzetno važna za pogađanje gornjeg dela pektoralnih mišića bez kojih je teško izgraditi skladne grudne mišiće.

Benč širokim hvatom

Dok ste na benč klupi u širokom hvatu uhvatite šipku. U eksplozivnom pokretu podižite opterećenje i izdišite vazduh. Fokusirajte se tokom pokreta da što više kontrakujete mišiće. Široki hvat zahteva veću frekventnost mišića, pa pored grudi aktivni su i mišići ramena kao i trbušnjaci.

Benč uskim hvatom

Sa šakama koje su postavljene jedna do druge uhvatite šipku koju ćete prvo podizati, a zatim spuštati na sredinu grudi. Pored bočnih grudnih mišića najveće opterećenje ipak imaju triceps i drugi mišići ruku, pa se ne preporučuje ukoliko isključivo napadate mišiće grudi.
